QUICK ANSWERS
What is HIIT?
High-intensity interval training in plain words: what it is, what it does and how to try it
What makes it HIIT
Any exercise can become HIIT: running, cycling, rowing, bodyweight moves or kettlebells. What matters is the pattern: an effort hard enough that you couldn’t keep it up for long, then enough rest to do it again. Sprint interval training goes further, with short all-out sprints and long rests 3.
| Format | Work | Rest | Rounds |
|---|---|---|---|
| Tabata | 20 s | 10 s | 8 |
| 40/20 | 40 s | 20 s | 8 to 12 |
| 30/30 | 30 s | 30 s | 10 to 20 |
| 4×4 | 4 min | 3 min | 4 |
| Sprint intervals | 20 to 30 s, all-out | 2 to 4 min | 3 to 6 |
What it does
- Fitness: HIIT improves VO2max, a key measure of fitness, and on average more than steady cardio 4.
- Health: in people with heart and metabolic conditions, it improved fitness about twice as much as moderate exercise 1.
- Fat loss: about as much as steady cardio, in less time 5,6.
- Time: in one trial, three 10-minute sessions a week matched three 50-minute ones 7.

How to start
- Warm up for 5 to 10 minutes 8.
- Start with more rest than work, such as 20 seconds hard and 40 easy, for 8 rounds.
- Do it 2 or 3 times a week, with easier days between.
- Add rounds or shorten the rest as it gets easier.
